As a trainer, I recommend using the “Middle-of-Pack” column as your primary benchmark if you are in your first year of racing.

How to Use This Chart

  • The “Swim Buffer”: In open water, you will likely be 10–15 seconds slower per 100m than you are in a pool due to sighting and waves. If you swim a 2:00 pace in the pool, aim for the “Middle-Pack” column.
  • The “Bike-to-Run” Drop: Your run pace in a triathlon will almost always be 30–45 seconds per kilometer slower than your “fresh” 5k or 10k run time.
  • Transitions are Free Time: If you want to jump from “Beginner” to “Middle-Pack” without training harder, work on your transitions. Reducing a 7-minute T1 to a 3-minute T1 is the easiest way to “buy” speed.

Trainer Note: Consistency is more important than raw speed. It is better to bike slightly slower and have “fresh” legs for the run than to set a bike PR and have to walk the entire run course.
